Forty to fifty hours a week is spent in an office chair from Monday to Friday. By 3:00 PM, your hip flexors are tight, your upper back is rounded forward and your energy is depleted. Then Saturday arrives. You want to gain muscle, lose body fat and feel like an athlete again, but it’s only one day to train.
If you are a fitness influencer, you will tell people once a week is not enough. Top One-Day Workout Plan for Weekenders They say that it takes four to five days to make any changes happen in the gym. They are wrong.
If you select the exercises correctly, and match your intensity to your recovery, a single session per week will help to build muscle, protect your joints, and keep you fit. It is not necessary to have five days. Focused work is required for 60 to 75 minutes.
The Science Behind Once a Week Training
Once a Week Training is built on a strong scientific foundation. Once a Week Training is based on sound science.
One exercise session can cause muscle growth and maintenance of strength over 7 days. Sports scientist Dr. Brad Schoenfeld examined training frequency in a number of different studies and discovered that the number of days per week training volume is spread over is far less important than total volume per week. The body signals for growth as much as if you did three sets on Monday, Wednesday and Friday, if you do nine sets on Saturday.

Muscle Protein Synthesis Peaks (Hours 0 to 48)
[48 to 72 hours] Tissue repair ends, glycogen storage returns
Whenever you're at your desk during the week, these are the micro-movements you should incorporate into your routine.
[Hours 169 to 183] Neuromuscular Coordination for Next Session
If you are lifting with a high effort, then muscle protein synthesis remains elevated for 24 to 48 hours. Heavy weights activate the mTOR pathway and communicate to your body to create dense tissue.
During a hard session, a lot of glucose is also directly removed from the blood by GLUT4 proteins without the need for any additional insulin. One workout can undo the damage of 5 days of sitting at a desk.
You also activate high threshold Type II muscle fibres. These fibres provide you with power and speed. Doesn’t take long to get them to shrink if you have been sitting on the couch all week, but one big workout gets them moving.

The Desk Worker Weekday Bridge
This bridge is for the Desk Worker Weekday.
The worst thing that weekend lifters can do is do nothing during the week. Injuries will be invited if you sit motionless for five days and attempt to lift heavy weights on Saturday morning. Your hip flexors shorten, your glutes go into a shut down, and your spine gets stiffer.

Apply this 3-minute mobility test at your desk every day:
- Half Kneeling Hip Flexor Stretch: 45 seconds on each side. Press the back glute to stretch the front of your hip.
- Chair Thoracic Extensions: Sitting tall with hands over head, arch upper back (thoracic) 10 times over the top of your chair.
- Standing Glute Squeezes: In a standing position, squeeze glutes tightly for 15 seconds. Repeat three times to stimulate the nerves in hips.
Take 7,000 to 8,000 steps daily 5 days a week. Walking is free, non-joint wearing and keeps your tissues flowing. This is a simple habit that helps to keep connective tissue prepared for loads on the weekend.
The Blueprint for the Weekend Workout
This session lasts for 1 hour and 10 minutes. Incorporates compound exercises that work the whole body in 4 blocks of concentration.
THE FOUR PHASES OF THE WORKOUT
In this exercise, you'll prepare your hips, spine, and shoulders for dynamic balance. You will prepare to balance your hips, spine and shoulders in this exercise (8 Mins).
Main Strength: Hinge and Vertical Press (20 Mins)
Phase 3: Muscle growth (Unilateral leg, pull and hinge 25 mins)
This is a Phase 4 workout focused on Work Capacity: Chest Press and Heavy Carries (12 Mins).
Dynamic Preparation
These movements will take 8 to 10 minutes before touching a barbell.
- Cat-Cow: 8 cycles to lubricate your spine.
- World Greatest Stretch: 5 step side to hips and mid-body.
- Goblet Squat Hold: Two 30-second holds at bottom of light squat to open ankles and groin.
- Band Pull-Aparts: 20 reps to tone up your bum back and upper back.
The Core Strength Block
This is a pair that helps to train the nervous system. Repeat these two exercises in an alternating fashion. Take a 2 minute break between sets.
| Exercise | Sets | Reps |
|---|---|---|
| Trap Bar Deadlift | 4 | 5 |
| Standing Overhead Press | 4 | 6 |
The neutral grip trap bar deadlift positions the spine more safely than a straight barbell deadlift and provides a better grip position. The trap bar highlights that the load is divided between the knee and hip, reducing shear stress on the lower back, according to Dr. Stuart McGill, an expert of spine mechanics. Keep your back straight, tighten your abdomen and push down the floor.
As you press overhead, squeeze your glutes and keep knees locked in place. With the bar straight up past your face, end with your arms locked over your ears.
The Hypertrophy Block
Try this circuit of 3 exercises that will help you efficiently add muscle mass without harming your spine. Take 60 seconds of rest between exercises and perform 3 sets.
| Exercise | Sets | Reps |
|---|---|---|
| Split Squat (Bulgarian) | 3 | 8 per leg |
| Neutral Grip Pull-Up | 3 | 8 to 10 |
| Romanian Deadlift with Dumbbells | 3 | 10 to 12 |
Bulgarian split squats require both legs to have to bear the weight. Keep one foot on a bench behind, bend back knee towards the floor and push up through the front heel.
Neutral grip pullups are great for protecting the shoulder girdle and developing the lats and arms. If you are unable to perform 8 bodyweight pull-ups, then use an assisted band or lat pulldown machine. In the Romanian deadlift, move your glutes backwards keeping your back flat. Stop as soon as you feel a stretch in the hamstrings, then come into a lock out position with the hips pushing forward.

The Work Capacity Finisher
Complete your workout with this 10-minute combo. Alternate between these two exercises, taking brief rest breaks.
| Exercise | Sets | Reps |
|---|---|---|
| Incline Dumbbell Press | 3 | 10 to 12 |
| Heavy Farmer Carry | 3 | 40 Meters |
The incline dumbbell press is a great exercise for upper chest and shoulders that doesn’t strain the joints.
The farmer carry exercises real world grip strength, traps and core stability. Hold two heavy kettlebells or dumbbells. Walk with short, even steps, stand tall and pull down on the ribs. Avoid swinging the weights against your legs.
CORRECT FARMER CARRY POSTURE

Intensity and Progression
Don’t expect to get any results from light weights in one workout. High mechanical tension is required. But if you come to failure, your recovery will be destroyed and you will be shaking and sore for four days.
Use the Rate of Perceived Exertion scale and leave Repetitions in Reserve:
- RPE 7: 3 reps in the tank still. Good for warm up sets.
- RPE 8: 2 reps remaining in tank are clean. This is what you should expect to achieve with the working sets.
- RPE 9: One rep left. Do this for the last set of dumbbell presses or pull-ups.
- RPE 10: Absolute failure. Don’t use this number in compound lifts.
Continue on this four week progression, building strength:
| Week | Work Weight | Rep Target |
|---|---|---|
| Week 1 | 70% 1RM | Baseline Reps |
| Week 2 | 73% 1RM | Add 1 Rep Per Set |
| Week 3 | 77% 1RM | Add 5 Pounds |
| Week 4 | 60% 1RM | Cut Sets by Half |
Week 4 is a deload week. It enables your tendons and nervous system to clear out the fatigue so that you begin the next cycle with strength.
Trainer Framework for Executive Clients
When your clients are only able to train one day per week, you need a particular system in place. If you cause extreme muscle soreness which impacts an executive’s ability to work, you will be out of their goodwill.
THE EXECUTIVE CLIENT COACHING SYSTEM
Saturday Gym Session is a 65 minute full-body workout class (trainer led).
A brief review and habit clean up with a video call. 10 minute form check and habit audit with a video call.
[App Step Goal] ──► 7,500 Daily Steps (Tracked via Wearable)
Daily Nutrition Alert - Protein Target Check at 12:00 pm.
Monitor compliance using easy-to-measure metrics. Set a step target for your clients of 7000 steps/day, and have them log their protein in an app such as Cronometer or MyFitnessPal. Make this a monthly coaching package and not a one-off fee. For coaches, the monthly personal sessions plus remote habit tracking by day are a great value on your time; for the professionals whose time is limited, the same is a great value on your coaching business.
Global Gym Access and Day Passes
This plan can be successful with a low-cost annual membership. Day passes are widely offered in big cities, especially if you are an active traveller or train only at the weekend at a commercial gym.
- Outside NYC: At independent gyms (Murder of Crows Barbell or regular commercial gyms) there’s no set price for one-day passes, which is around $25 to $45.
- London: Day passes are available from £10 to £25. You can access hundreds of local council gyms and private fitness clubs with instant pay-as-you-go access to the facilities, with no sign-up fees required with apps such as Hussle.
- Global Options: ClassPass is available in North America, Europe, Australia and certain regions in Asia. Credits and open gym bookings are purchased at a boutique strength facility in cities such as Sydney, Singapore and Toronto.
Search for a gym that has squat racks, trap bars, pull up stations, and open turf area for carries. Avoid fitness centers with only light chrome dumbbells and treadmills.

Safety and Avoiding Rhabdomyolysis
There are risks to transitioning from no activity to intense volume. The most severe problem is rhabdomyolysis, which occurs when muscle cells are damaged and release myoglobin into the bloodstream that can cause damage to the kidneys.

Rhabdomyolysis occurs when unconditioned lifters do hundreds of eccentric reps without preparation. Avoid taking classes that are too large and require 50 jumping lunges in a five day period of sitting still.
Follow the recommended sets as given in this guide. Only warm up on the ramp sets below, and don’t over warm up, as you don’t want your joints to get tired before you put in the heavy load:
| Ramp Set | Weight Used | Reps |
|---|---|---|
| Set 1 | Empty Bar | 10 |
| Set 2 | 50% Working Weight | 5 |
| Set 3 | 75% Working Weight | 2 |
After performing heavy trap bar deadlifts, breathe for 2 to 3 minutes. Don’t take a breath at the end of long sets with no reset of intra abdominal pressure. Set your air at the end of each rep, either at the top or bottom.
Post-Workout Nutrition and Sleep
As a 7-day tot, it is essential that the post-workout nutrition recovery period is effective. Feed 30 to 40g of good protein within 2 hours of exercise. The mTOR pathway is activated by at least 3g of leucine at this meal to initiate muscle protein synthesis. 8 oz. of chicken breast, 8 oz. sirloin steak, or 2 scoops whey isolate mixed in water are good options.
On training day, drink at least 3 litres of water. Enhance pre-workout beverage with five hundred milligrams of sodium to keep blood volume and muscle contractions high.
On Saturday night before sleep, take three capsules of magnesium glycinate to soothe the nervous system and help you get a good night’s sleep. Still, sleep is the No.1 motivator of tissue repair.
THE WEEKEND MEAL TIMELINE
[8:00 AM] Pre-Workout: 50g Carbs (Oatmeal), 25g Whey, 500mg Sodium
A full body training session with water and electrolytes. Full body training session with water and electrolytes (9:30 AM).
Post Workout (40g Protein – Chicken/Beef) + 80g Rice (8th Hour)
????: Dinner: Salmon, Sweet Potato, Large Green Salad
Three hours prior to a scheduled work meeting: 300mg Magnesium Glycinate + 8 Hours Sleep.
Common Mistakes to Avoid
The first mistake is to include 10 more isolation exercises. If you add in bicep curls, lateral raises, tricep kickbacks and calf raises, you will add more than 2 hours to your session, exhaust your energy and affect recovery. Follow the basic compound patterns.
The second is not warming up sets for time-saving purposes. Cold tendons don’t take up load very easily. Dynamically stretching and warming up for 10 minutes will help prevent injury to your lower back and knees.
The third error is consuming alcoholic drinks immediately after Exercise. On Saturday afternoon, four pints of beer will hinder muscle protein synthesis, compromise sleep quality, and make your joints achy and dry on Sunday morning. Reserve the beverages for another day or only use one glass when eating a meal with lots of water.

Frequently Asked Questions
Is It Possible to Gain Muscle Mass in a Week-Long Workout?
Yes. Mechanical tension and training volume are important factors determining muscle growth. For recreational lifters, six to ten hard sets on each muscle group, once a week, near failure will increase muscle mass, and for experienced athletes will maintain muscle mass.
Which Day of the Week Is More Suitable for This Workout: Saturday or Sunday?
The best time is Saturday morning. It leaves you with an entire Sunday on which to enjoy a good meal, walk around and rest before you get back to work on Monday morning.
What Can You Do to Avoid Turning Monday Into a Day of Excruciating Pain?
Reserve 2 reps for every set and never train to failure. On Sunday afternoons, take a 20-minute stroll to get blood flowing, and get your steps in during the week!
Is It Possible to Run on One Day and Do a Strength Workout the Next?
Yes, but first lift up. Try to perform this workout in the evening or afternoon after you have done weights. Before heavy deadlifts, exercise caution with core stabilizers as they can get fatigued and lead to injury of the lower back.
If the Gym Doesn’t Have a Trap Bar, What Should You Do?
Hold a pair of heavy dumbbells at your sides, or position a barbell for Romanian deadlift. Both are a posterior chain exercise that also do not include a lot of shear stress on the lower back, as compared to a straight bar deadlift from the floor.
How Many Exercises Per Session?
Ideally, there should be 6 to 8 exercises. Over 8 exercises will take too long (75 minutes or more) causing high central nervous system fatigue and sloppy technique.
What Should Your Post Session Meal Be?
Have a meal of 35 grams of lean protein, and 60 to 80 grams of complex carbohydrates. Chicken on white rice, lean beef and potatoes or a whey protein shake with two bananas will replenish your muscles and initiate the repair process.
Are Women Allowed to Follow This Workout Plan?
Yes. The patterns of biomechanical movement are the same for both males and females. Women are slightly faster recovering between sets and can take on more reps at a higher level of intensity without getting overly tired.
The Next Step
Don’t wait for a time when you can train 4 days a week. Don’t wait for a time when you can train 4 days a week. This schedule might never happen.
Set aside 70 minutes on Saturday morning. Choose the gym, grab the equipment and work through this one workout. A concentrated week of effort will always be better than 7 days of the perfect routine.
